About this calculator
Percentage-based training (%1RM) is the foundation of most evidence-backed strength programming. Different intensity ranges drive different adaptations: 50–65% targets muscular endurance and technique, 65–80% drives hypertrophy, 80–90% builds strength, and 90–100%+ is reserved for peaking and maximal effort. Classic programmes like 5/3/1, Juggernaut, and most NSCA-recommended protocols prescribe loads as a percentage of 1RM because it automatically scales to the individual and progresses as the 1RM increases. This calculator eliminates the manual arithmetic of converting percentages to actual barbell weights.
How to interpret your results
Enter your current estimated or tested 1RM and the target percentage to get the exact bar weight to use. Round to the nearest available plate combination — a 0.5–1 kg rounding error from the theoretical target is insignificant. The estimated rep range at each percentage gives a rough guide: if you can complete significantly more reps than indicated, your 1RM may be higher than your estimate and should be updated. If you struggle to complete the minimum reps, the estimate may be too high — scale back and re-test from a submaximal set.
The science and formula
The %1RM–rep relationship follows a load–velocity curve first described by Hill (1938) and refined in sports science by Zatsiorsky and Kraemer. The approximate correspondence: 100%=1 rep, 95%=2 reps, 93%=3 reps, 90%=4 reps, 87%=5 reps, 85%=6 reps, 80%=8 reps, 75%=10 reps, 70%=12 reps, 67%=15 reps, 65%=18 reps. These are averages — individual variation exists based on muscle fibre composition (more type I fibres = higher rep capacity at a given percentage), fatigue state, and exercise type. Absolute intensity (%1RM) is a key variable in periodisation models including linear, undulating, and block periodisation.
Important limitations
The %1RM system assumes a stable 1RM that does not fluctuate with fatigue. In reality, daily readiness affects true 1RM by ±5–10%. During periods of heavy training accumulation (fatigue phases), working weights that feel like 80% may actually represent 85–90% of the fatigued 1RM. This is why auto-regulatory systems (RPE-based programming) are gaining popularity — they adjust loads for daily readiness rather than relying on a fixed 1RM. Percentage-based programming is most accurate when the 1RM is current (tested within 4–6 weeks) and the lifter is recovered.

For general fitness, training in the 75–85% range produces excellent strength and hypertrophy results without the recovery cost of frequent near-maximal work.
How do I programme percentages for multiple exercises per session?
Apply heavier percentage work (80–90%) to your primary compound lift (usually performed first). Secondary and accessory exercises use lower percentages (65–80%) for higher reps. This distributes CNS demand intelligently — your heaviest and most complex movement gets the most neuromuscular freshness.
Do beginners need percentage-based training?
Not necessarily. Beginners progress so fast that a formal percentage system quickly becomes outdated.
