About this calculator
FTP (Functional Threshold Power) is the maximum average power in watts you can sustain for approximately one hour. It is the foundational metric in structured cycling training — all six training zones are calculated as percentages of FTP. The 20-minute test is the most practical field method: you ride at maximum sustained effort for 20 minutes, then multiply the average power by 0.95 to estimate your 60-minute FTP. W/kg (watts per kilogram) normalises FTP for body weight, enabling fair comparisons between cyclists. Typical FTP ranges: untrained ~2.0 W/kg, recreational ~2.5–3.5 W/kg, club racer ~3.5–4.5 W/kg, professional ~5.5–7.0 W/kg.
How to interpret your results
Once you have your FTP, your six training zones are percentages of that number. Zone 2 (endurance): 56–75% FTP — used for the majority of training volume. Zone 3 (tempo): 76–90% FTP — sustained efforts of 20–60 minutes. Zone 4 (threshold): 91–105% FTP — hard sustained efforts at or near FTP. Zone 5 (VO₂ max): 106–120% FTP — 3–8 minute intervals. Zone 6 (anaerobic): 121%+ FTP — short maximal efforts under 2 minutes. Your W/kg tells you where you stand relative to typical cyclist benchmarks. Improving FTP requires a consistent mix of Zone 2 volume and Zone 4–5 interval work, with adequate recovery.
The science and formula
FTP is derived from a 20-minute maximal effort and multiplied by 0.95, reflecting that peak 20-minute power is slightly higher than sustainable 60-minute power. The 0.95 factor was established by Coggan and Allen in the Training and Racing with a Power Meter framework. The six-zone Coggan power zone model maps each zone to a specific physiological stimulus: Zone 2 develops fat oxidation and mitochondrial density; Zone 4 (at threshold) develops the lactate threshold and sustainable power ceiling; Zone 5 develops VO₂ max; Zone 6 develops glycolytic capacity. W/kg is calculated as FTP (watts) ÷ body weight (kg).
Important limitations
FTP as a 20-minute proxy has meaningful individual variation — some riders perform closer to 95% of their 60-minute power, others perform closer to 97–100%. Athletes who "die" significantly in the last 5 minutes of the 20-minute test likely paced it incorrectly (started too hard). FTP also varies with fatigue state, heat, altitude, and testing modality (trainer vs outdoor). The 0.95 factor is an average; a ±3% individual calibration error translates to meaningful zone calculation differences. FTP is most reliable when tested consistently under the same conditions.

How often should I test my FTP?
FTP should be re-tested every 4–8 weeks, or at the start of each new training block. Significant fitness gains plateau after each training block, so an updated FTP keeps your training zones appropriately calibrated.
What is a good FTP for amateur cyclists?
In W/kg terms: below 2.0 is untrained, 2.0–3.0 is recreational, 3.0–4.0 is competitive amateur, 4.0–5.0 is cat 3–4 racer, and 5.0+ is elite/professional. Raw watt numbers are less meaningful because heavier riders naturally produce more watts even at lower relative fitness.
Should I use the 20-minute test or the ramp test?
The 20-minute test is more accurate for experienced cyclists who can pace a sustained effort. The ramp test (where power increases by a fixed increment each minute until failure) is better for beginners who struggle to pace a 20-minute all-out effort. Both are valid; use the one that produces consistent, repeatable results for you.
How does FTP training differ from heart rate zone training?
Power is instantaneous and directly reflects effort output. Heart rate lags effort by 30–60 seconds and is affected by heat, fatigue, and stress. For interval training specifically, power allows you to hit precise intensity targets from the first pedal stroke. Heart rate is more useful for monitoring aerobic drift and recovery during long steady efforts.
Can I improve FTP without long rides?
Yes — targeted threshold intervals (4×8 min at 95–105% FTP, or 2×20 min at 90–95% FTP) are highly effective and time-efficient FTP builders. Combining these with Zone 2 base work 3–4×/week produces significant FTP gains in 8–12 weeks. Long rides (2–4 hours) additionally develop fat metabolism and cardiac stroke volume, contributing to FTP indirectly.
Does body weight significantly affect FTP benchmarks?
Raw FTP in watts favours heavier riders, but W/kg levels the comparison. In climbs and weight-bearing activities, W/kg is the relevant metric. On flat time trials, raw watts matter more because wind resistance increases with frontal area rather than mass. This is why time trial specialists tend to be heavier than climbing specialists even at equivalent fitness levels.
