About this calculator

Running pace (time per kilometre or mile) is the primary training metric for runners at every level. Knowing your pace for different effort levels — easy, tempo, threshold, and race pace — lets you structure training precisely and predict race times. Pace directly relates to physiological zones: easy running at 60–65% HRmax, aerobic threshold runs at 70–80%, and lactate threshold runs at 80–90%. Most evidence-based training plans (Daniels, Pfitzinger, Maffetone) prescribe workout paces as a function of current race fitness, making accurate pace calculation essential for following them correctly.

How to interpret your results

Your pace output shows time per km and per mile alongside average speed. Compare this to Jack Daniels' VDOT-based training zones: easy pace (1.5–2 min/mile slower than race pace) for the bulk of training, marathon pace (goal marathon speed), threshold pace (approximately 1-hour race pace) for tempo runs, and interval pace (approximately 5K race pace) for hard sessions. If your easy pace feels too slow or awkward, it is correct — many runners run their easy days far too fast. The purpose of easy running is aerobic system development, not fitness signalling.

The science and formula

Pace is distance ÷ time, expressed as min/km or min/mile. Running economy — the oxygen cost per unit of distance covered — is what determines sustainable pace at a given VO₂ max. Two runners with identical VO₂ max but different running economies can sustain different paces. Gait efficiency, vertical oscillation, ground contact time, and muscle elasticity all contribute to running economy. The Daniels VDOT system correlates race performance with equivalent training paces, accounting for these factors in a single performance-derived metric rather than laboratory measurements. Speed (km/h or mph) = 60 ÷ pace (min/km) × 1.

Important limitations

Calculated pace from a single run represents performance under that day's conditions — terrain, temperature, altitude, fatigue, and wind all affect pace. Training pace targets should be based on recent race fitness (a time trial or recent race), not historic bests or aspirational goals. Pace also varies between surfaces: road pace is 5–15% faster than equivalent-effort track running on hot days (heat affecting cardiovascular demand), and significantly slower than treadmill pace where belt assist reduces oxygen cost by approximately 1% at 1% incline. Outdoor running at 1% treadmill incline equivalently matches road metabolic cost.

What is a good running pace for beginners?

There is no single "good" pace — what matters is effort level. Beginners should aim to run at a conversational pace (you can speak in short sentences) for most training. For reference, many recreational runners do easy runs at 7–8 min/km (11–13 min/mile), but the right pace is whatever keeps your heart rate in Zone 2.

How do I calculate my target race pace?

How much does running pace vary between road and trail?

Trail running is typically 10–30% slower than road running per km/mile due to technical terrain, elevation change, and footing uncertainty. A road 5K runner who covers flat road at 5:00/km should expect to run 5:30–6:30/km on moderate trail.

How much does elevation gain slow my running pace?

A common rule of thumb is Naismith's Rule: add 1 minute per 10 metres of ascent. More precisely, each 1% grade increase slows pace by approximately 8–12 seconds per km, while descents (2–4% grade) actually speed pace by 3–5 seconds per km. Beyond 8–10% descent grade, pace slows again as braking effort increases.

Why does my treadmill pace feel easier than running outside?

Treadmill running eliminates air resistance and the metabolic cost of propelling yourself forward (the belt provides some assist). Setting the treadmill at 1% incline roughly compensates for this difference at most training paces. Outdoor running also involves varying terrain and directional changes that increase total energy cost.

How do I convert between pace (min/km) and speed (km/h)?

Speed (km/h) = 60 ÷ pace (min/km). For example, a pace of 5:00/km = 60 ÷ 5 = 12 km/h. Conversely, pace (min/km) = 60 ÷ speed (km/h). A speed of 10 km/h = 60 ÷ 10 = 6:00/km. For miles: speed (mph) = 60 ÷ pace (min/mile).
