A commonly used evidence-based baseline is 35 ml per kg of bodyweight at sedentary activity levels, rising with exercise intensity — athletes training intensely may need an additional 500–1000 ml per hour of exercise. The "8 glasses a day" rule is a rough approximation; actual needs can range from 1.5 L to 4+ L depending on the individual. Water from food (typically 20–30% of daily intake) and all non-alcoholic beverages count toward the total. Thirst is a reasonable guide for healthy adults, but athletes and older adults should use calculated targets.

Your recommended intake is a daily total from all sources — water, other beverages, and the water content of food. Distribute intake throughout the day rather than consuming large volumes at once, as the kidneys can only process approximately 800–1000 ml per hour. Practical check: if your urine is pale straw-yellow by mid-morning without extreme effort, your hydration is likely adequate. If you regularly feel thirsty, have dark urine, or experience mid-afternoon energy crashes and headaches, increase your intake by 500 ml and reassess. On training days, add 500–750 ml for each hour of moderate-intensity exercise.
The science and formula
The 35 ml/kg baseline derives from empirical observations across military and occupational health research. The National Academies of Sciences sets adequate intake at 3.7 L/day for men and 2.7 L/day for women (including food moisture). Exercise hydration is calculated from sweat rate studies: average sweat rate is 0.5–2.0 L/hour depending on intensity and temperature, with high-performance athletes losing up to 3 L/hour in hot conditions. The post-exercise rehydration guideline of 1.5 L per kg bodyweight lost (150% of sweat loss) accounts for continued urine production during recovery. Electrolyte replacement (sodium, potassium) becomes important for sessions exceeding 60–90 minutes.
Important limitations
Individual sweat rates vary enormously — salty sweaters lose more sodium and need higher fluid replacement. Climate significantly affects needs: requirements in hot and humid environments can be 50–100% higher than in cool conditions. The calculator does not account for water content in food, which typically contributes 700–1000 ml/day toward total hydration. High dietary sodium and caffeine intake increase fluid requirements. Kidney disease, heart failure, and certain medications alter fluid handling, making standard recommendations inapplicable — consult a physician in these cases.

Does coffee and tea count toward daily water intake?
Yes. Despite mild diuretic effects, coffee and tea still provide net hydration because the water content exceeds the fluid lost through their diuretic action. They count toward your daily fluid target.
How do I know if I am drinking enough water?
Urine colour is the most practical hydration marker. Pale straw-yellow indicates good hydration. Dark yellow or amber signals dehydration. Clear urine can indicate overhydration. Aim for pale yellow throughout the day.
Should I drink more water when exercising?
Yes. A reasonable guideline is to drink 400–600 ml of water in the 2 hours before exercise, 150–250 ml every 15–20 minutes during exercise, and enough post-workout to restore any weight lost through sweat (approximately 1.5 L per kg of bodyweight lost).
Can drinking more water help with fat loss?
Indirectly, yes. Drinking 500 ml of water before meals has been shown to reduce calorie intake by 13% in some studies. Cold water briefly increases metabolic rate. Adequate hydration supports exercise performance, allowing more effective training. However, water itself has no direct fat-burning mechanism beyond these indirect effects.
Is there such a thing as drinking too much water?
Yes — hyponatraemia (low blood sodium from excessive water intake) is a real risk, particularly for endurance athletes who over-hydrate with plain water. Symptoms include nausea, headache, confusion, and in severe cases, seizure. Endurance athletes should use electrolyte-containing drinks during events over 90 minutes rather than plain water only.
Does dehydration affect exercise performance?
Yes, significantly. Even mild dehydration of 2% body weight (e.g., 1.5 kg for a 75 kg person) reduces aerobic performance by 5–10% and impairs cognitive function. For strength training, dehydration reduces maximal force production by 2–3%. Beginning exercise well-hydrated and maintaining hydration during training are the most practical preventive strategies.
