Plyometric training volume is quantified in foot contacts — each landing counts as one (or two, for bilateral exercises). The NSCA (National Strength and Conditioning Association) publishes guidelines for safe weekly volumes based on training experience: beginner 80–100 contacts per session, intermediate 100–150, and advanced 120–200. Exceeding these limits increases tendon and joint injury risk, particularly in the Achilles tendon, patellar tendon, and plantar fascia. Volume should be the primary variable managed when introducing plyometrics, with intensity (drop height, hurdle height) only increased once the athlete has adapted to the volume at a lower intensity.

How to interpret your results

Your calculated foot contacts tell you whether your planned session falls within safe NSCA limits for your training level. If you are over the guideline, remove the highest-intensity exercises first (depth jumps, maximal bounding) and replace with lower-intensity ones (box jumps, skipping) to stay within volume limits while maintaining frequency. If you are well under the guideline, you have capacity to add more exercises or sets. Over a 4-week progression block, aim to increase total foot contacts by 10–15% per week before deloading. Keep a session log to identify if pain or stiffness develops — a sign that volume is exceeding your current connective tissue tolerance.

The science and formula

NSCA plyometric volume guidelines (Chu and Myer, 2013) classify exercises into low, medium, and high intensity based on ground reaction force, landing height, and movement complexity. Low-intensity exercises (skipping, standing broad jump): max contribution per foot contact is lower. Medium (box jumps, lateral bounds): moderate ground reaction forces. High (depth jumps, maximal bounding): ground reaction forces of 2–8× bodyweight. The guidelines weight these differently — high-intensity contacts carry more injury risk per contact than low-intensity ones. Connective tissue (tendons, fascia) adapts more slowly than muscle, requiring conservative progression rates, particularly in young athletes whose patellar and Achilles tendons are under developmental stress.

Important limitations

The NSCA guidelines are evidence-informed but conservative, designed for the general athletic population. Well-trained athletes with years of plyometric experience may safely exceed these volumes — Olympic track athletes accumulate far more contacts than NSCA guidelines during peak training phases. Individual factors affecting safe volume include: training history, current fatigue levels, surface hardness, footwear, and concurrent training load. The guidelines do not account for bodyweight — a heavier athlete generates more force per foot contact at the same exercise, meaning they may need lower volumes than the guidelines suggest.

How many plyometric sessions per week is recommended?

The NSCA recommends 2–3 sessions per week for most athletes, with at least 48 hours between sessions to allow connective tissue recovery. Beginners should start with 1–2 sessions per week. Plyometric training should not be performed on consecutive days.

What counts as a foot contact?

Each individual foot landing counts as one foot contact. A bilateral box jump (land on both feet simultaneously) counts as 2 foot contacts. A single-leg hop counts as 1 per landing. For a set of 10 bilateral box jumps, total foot contacts = 20 (10 take-offs + 10 landings, or by convention just the landings = 10 contacts × 2 feet = 20).

How long before a beginner can progress to advanced plyometrics?

Progression should be based on adaptation, not just time. Beginners should spend 4–8 weeks at low intensity and volume, then progress to intermediate intensity once they demonstrate good landing mechanics and have no delayed onset joint pain. Advanced depth jumps and maximal-intensity bounding typically require 6–12 months of progressive plyometric training.

Should plyometrics be done before or after strength training?

Plyometrics should be performed after warm-up but before strength training, while the central nervous system is fresh. Performing plyometrics after heavy squats or deadlifts significantly reduces power output and increases injury risk. The exception is contrast training — alternating heavy sets with explosive movements — which is a specific methodology, not general practice.

Can plyometric training injure tendons?

Yes, if volume or intensity is increased too quickly. Patellar tendinopathy and Achilles tendinopathy are the most common plyometric-related overuse injuries. Both result from repetitive mechanical loading that exceeds the tendon's repair rate. A 10% weekly volume increase limit, adequate rest between sessions, and progressive intensity introduction significantly reduce injury risk.

Does surface affect safe plyometric volume?

Yes. Plyometrics on hard surfaces (concrete, hardwood) generate higher peak ground reaction forces than softer surfaces (grass, rubberised track, padded court). The NSCA recommends performing plyometrics on shock-absorbing surfaces where possible. High-intensity work on hard surfaces should be compensated by slightly reducing total foot contacts from the standard guidelines.
